Are You Getting Enough Protein to Build and Maintain Healthy Muscle?

Getting enough protein in your diet is crucial for building and maintaining muscle mass especially as you age. Losing muscle mass is very detrimental to your health. Age-related muscle loss known as sacopenia can begin in your thirties and accelerate with age if left unabated. Sacopenia can lead to muscle weakness, fatigue, insulin resistance, body fat accumulation, injury, and many other problems we associate with aging.

Increased protein consumption, and strength training are two of the most effective ways to combat muscle loss. While 0.8 grams of protein per kilogram of body weight (0.36 grams per pound) has been the normal recommendation for daily protein intake, new studies show that 1 to 1.5 grams of protein per kilogram of body weight (0.45 to 0.68 grams per pound) may be more beneficial in building, maintaining, and reducing muscle loss.

Protein quality, quantity, and timing of consumption throughout the day, in conjunction with physical activity, are all important to the building and maintenance of muscle mass. The goal of protein consumption and lean muscle mass is to optimize muscle protein synthesis (the biological process by which muscle cells are regenerated). Studies now show consuming 25 to 30 grams of high quality protein at each meal (breakfast, lunch, and dinner) is necessary to stimulate maximal protein synthesis.

A Basic Knowledge of Carbohydrates is Important When Trying to Lose Weight

This is the time of the year when it seems that everyone in the world is trying to lose weight.  The popularity of the high-protein, and  low-carbohydrate diets has probably led you to believe that carbohydrates are “bad” for you. Just reading the hype in the media would make you think that carbohydrates are the cause of the obesity epidemic throughout the world.  However, carbohydrates are an essential part of your diet and as with all things balance and moderation is key.

Eating a lot of easily- digested carbohydrates from white bread, white rice, pastries, sugared sodas, and other highly processed foods may contribute to your weight gain, and therefore, interfere with your efforts to lose weight. On the contrary, consuming whole grains, beans, fruits, vegetables, and other intact carbohydrates promotes good health. As I mentioned before, a healthy diet is about balance and moderation. A basic knowledge of what carbohydrates are and how you body uses them is essential to understanding how to balance them in your diet.

Carbohydrates are essential nutrients that are excellent sources of energy (measured as calories) for your body; they are the preferred fuel for your brain and nervous system. Carbohydrates are found in an array of foods such as bread, beans, milk, popcorn, potatoes, cookies, spaghetti, soft drinks, corn, and desserts. The most common and abundant forms are classified as sugars, fibers, and starches.

The basic building block of every carbohydrate is a sugar molecule, a simple union of carbon, hydrogen, and oxygen. Starches and fibers forms of carbohydrates are essentially chains of sugar molecules, some containing hundreds.

As mentioned above, most carbohydrates come from plant sources and are in the form of sugars, starches, and fibers. Sugars, also called simple carbohydrates, include fruit sugar (fructose), corn or grape sugar (dextrose or glucose), and table sugar (sucrose). Starches, also known as complex carbohydrates, include everything made of three or more linked sugars. Starches include foods such as breads, cereals, grains, pasta, rice, and flour. Fibers are technically classified as a starch because they are complex carbohydrates that your body cannot breakdown into sugar molecules. Fibers are more abundant in whole grains, legumes, and vegetables.

Your body breaks down all carbohydrates, except for fibers, into single sugar molecules regardless of their source. These simple sugars are further converted into glucose, also known as blood sugar. Your body is designed to use blood sugar as a universal source of fuel for energy.

Fiber is the form of carbohydrate that your body cannot break down into simple sugar molecules. It passes through your body undigested. Fiber comes in two varieties: soluble, which dissolves in water, and insoluble, which does not. Although neither type provides energy for your body, they both promote health in many ways. Soluble fiber binds to fatty substances in your intestines and carries them out as waste, thus lowering your low-density lipoprotein (LDL, or bad cholesterol). It also helps regulate your body’s use of sugars, helping you to keep your hunger and blood sugar in check. Insoluble fiber helps push food through your intestinal tract, promoting regularity and helping to prevent constipation.

Here’s what happens when you eat a food containing carbohydrates. Your digestive system breaks down the digestible ones into sugar, which then enters your blood. As your blood sugar level rises, specials cells in your pancreas churn out insulin, a hormone that signals your cells to absorb the blood sugar for energy or for storage. As your cells soak-up the blood sugar, its level in your bloodstream begins to fall. Now, your pancreas starts making another hormone called glucagon, which signals your liver to start releasing stored blood sugar. This interplay of insulin and glucagon ensures that cells throughout your body have a steady supply of blood sugar. 

So, you see carbohydrates are a very important source of energy for your body. The key to long-term weight loss is to balance the carbohydrates, protein, and fat in your diet to promote optimal lean muscle tissue which in turn, increases your metabolism causing you to burn more calories 24 hours a day.

Strength Training is Not Only For the Young

If you think that strength training is only for enhancing muscular development in the young, you are mistaken.  Results of a 2009 large scale study involving over 1600 men and women who performed one set of resistance exercises 2 or 3 days per week, for a 10 week period showed on average the participants added 3 pounds of lean muscle, and lost 4 pounds of body fat.  However, an even more astounding finding was that seniors (ages 65 to 80) developed muscle at the same rate as did those in the younger age groups.

As the above study indicates, strength training is just as effective for aging adults as it is for younger adults and it's never too late to start.  Men and women well into their 90s have seen similar results when they start strength training on a weekly basis.

Are You Getting Enough Protein In Your Diet to Build and Maintain Muscle?

I'm always amazed at how quickly food companies put together ad campaigns that tell you half-truths to get you to buy their products.  For example, research is now revealing how important building and maintaining muscle is to your overall health as you age.  And one of the key ingredients to building and maintaining muscle is getting enough high quality protein in your diet.  Now, we are bombarded with ads from food companies such as, "our product has 14 grams of muscle building protein!"

Most the products that you see advertized as having "muscle building protein" contains 10 to 14 grams of protein and they make you think that by consuming them you are feeding your muscles.  But what the food companies don't tell you is that you have to consume at least 21 grams of protein at a meal in order for your body to start building and repairing muscle tissue.

Protein is a necessary part of every living cell in your body.  Next to water, protein comprises up the greatest portion of your body weight.  Protein is important in the maintenance of enzymes and hormone levels that regulate critical body functions, and it is also important in the healing and repair of your bones, tissues, and cells.  Thus, your body uses the protein you consume for the most critical functions first, and if you don't get enough protein at a meal, muscle building does not happen.

It takes consuming at least 21 grams of protein at a meal for your body to get the signal that it has enough protein to start protein synthesis (the building and repair of muscle).  So you see, consuming an extra 10 to 14 grams of protein as a snack is beneficial to other bodily functions but, it won't help you build muscle.  Here's the whole truth about protein consumption and building muscle.  You need to eat 25 to 30 grams of protein at each meal (breakfast, lunch, and dinner) if you want to stimulate maximal muscle growth and repair.

Protein's Effect on Weight Loss



Scientific research is now revealing that people who consume higher amounts of protein (20 to 30 percent of their daily caloric intake), while cutting back on their carbohydrate intake, tend to lose weight faster and stay leaner than those people on low-fat diets.

The reason higher protein, lower carbohydrates diets are more conducive to weight loss and maintenance is interesting. First, high-protein foods slow the movement of food from the stomach to the intestines, meaning you feel full longer and don’t get hungry as often. Second, protein has a leveling effect on your blood sugar which means you are less likely to get spikes in your blood sugar that lead to cravings for carbohydrates. Third, your body uses more energy to digest protein than it does to digest fat or carbohydrates.

Getting the proper amount of protein at breakfast is especially important if you are trying to lose weight. Breakfast is the first meal of the day and what you eat determines whether you start your day in fat burning or fat storage mode.

Eating a breakfast rich in carbohydrates and low in protein (the typical American breakfast) starts your day in fat storage mode. The cereal, bread, fruit, and juice you have for breakfast are all carbohydrate-based and are converted into sugar by your body, thus causing a spike in your blood sugar. Then your body produces insulin to take that blood sugar and store it in your body mostly as body fat. Soon after your blood sugar drops and you feel famished, and you crave more carbohydrate-based foods which starts a cycle of blood sugar spikes and crashes and its insuring sugar cravings.

On the contrary, having a breakfast that contains the proper amount of high quality protein such as eggs, lean meat, and low fat dairy starts your day in a fat burning mode. Consuming 25 to 30 grams of protein is necessary for maximal protein synthesis. This building and repair of muscle cells is very energy intensive and it burns body fat mainly as fuel for this process. Thus, having 25 to 30 grams of protein at breakfast activates muscle cell regeneration and also alleviates blood sugar spikes which lead to cravings.

Below are some good sources of protein listed by the U.S. Department of Agriculture to help you get the proper amount in your daily diet.

1 ounce meat, fish, or poultry equals 7 grams of protein
1 large egg equals 6 grams of protein
4 ounces milk equal 4 grams of protein
4 ounces low-fat yogurt equals 6 grams of protein
4 ounces soy milk equals 5 grams of protein
3 ounces tofu, firm equals 13 grams of protein
1 ounce cheese equals 7 grams of protein
1/2 cup low-fat cottage cheese equals 14 grams of protein
1/2 cup cooked kidney beans equals 7 grams of protein
1/2 cup lentils equals 9 grams of protein
1 ounce nuts equals 7 grams of protein
2 tablespoons peanut butter equals 8 grams of protein
1/2 cup vegetables equals 2 grams of protein
1 slice bread equals 2 grams of protein
1/2 cup of most grains/pastas equals 2 grams of protein

Prevent Muscle Loss With Strength Training

I believe strength training is the best thing you can do to improve your health and fitness level as you age. Strength training is so important because around age 40 you start to experience muscle loss. “If you don’t do anything to replace the lean muscle you lose, you’ll increase the percentage of fat in your body, “says Dr. Edward Laskowski, a physical medicine and rehabilitation specialist at the Mayo Clinic in Rochester, Minnesota. Left unabated you can lose up to 10 lbs of muscle each decade starting at age 40.

The reason that loosing muscle is so detrimental to your fitness is because muscle is the component of your body that burns the majority of the calories you consume each day. Therefore, when you lose muscle your body requires less calories to function and consequently those extra calories you consume are stored as fat around your waist ,hips, and other places.

Your body constantly burn calories, even when we’re doing nothing. This resting metabolic rate is much higher in people with more muscle. Every pound of muscle uses about 6 calories a day just to sustain itself, while each pound of fat burns only 2 calories daily. That small difference can add up over time. In addition, after a bout of resistance training, muscles are activated all over your body, increasing your average daily metabolic rate.

Fortunately strength training can mitigate and even reverse the loss of muscle at any age. Thus, increasing the amount of calories you need to function. That’s why you hear some people say that after they have been strength training for awhile their appetites increase. This is a sign that they are starting to build muscle.


I recommend that you build your fitness program around strength training by doing 3 weight lifting sessions each week in which you target all your major muscle groups. The Truth About Protein

If you are what you eat, what does that make a vegan? A string-bean, milquetoast kind of a guy? Of course not—and renowned strength coach Robert dos Remedios, a vegan, is strong evidence to the contrary. Really strong.

But most men eat animal products. And we really do become what we eat. Our skin, bones, hair, and nails are composed mostly of protein. Plus, animal products fuel the muscle-growing process called protein synthesis. That's why Rocky chugged eggs before his a.m. runs. Since those days, nutrition scientists have done plenty of research. Read up before you chow down.

You Need More

Think big. Most adults would benefit from eating more than the recommended daily intake of 56 grams, says Donald Layman, Ph.D., a professor emeritus of nutrition at the University of Illinois. The benefit goes beyond muscles, he says: Protein dulls hunger and can help prevent obesity, diabetes, and heart disease.

How much do you need? Step on a scale and be honest with yourself about your workout regimen. According to Mark Tarnopolsky, M.D., Ph.D., who studies exercise and nutrition at McMaster University in Hamilton, Ontario, highly trained athletes thrive on 0.77 gram of daily protein per pound of body weight. That's 139 grams for a 180-pound man.

Men who work out 5 or more days a week for an hour or longer need 0.55 gram per pound. And men who work out 3 to 5 days a week for 45 minutes to an hour need 0.45 gram per pound. So a 180-pound guy who works out regularly needs about 80 grams of protein a day.

Now, if you're trying to lose weight, protein is still crucial. The fewer calories you consume, the more calories should come from protein, says Layman. You need to boost your protein intake to between 0.45 and 0.68 gram per pound to preserve calorie-burning muscle mass.

And no, that extra protein won't wreck your kidneys: "Taking in more than the recommended dose won't confer more benefit. It won't hurt you, but you'll just burn it off as extra energy," Dr. Tarnopolsky says.

It's Not All the Same

Many foods, including nuts and beans, can provide a good dose of protein. But the best sources are dairy products, eggs, meat, and fish, Layman says. Animal protein is complete—it contains the right proportions of the essential amino acids your body can't synthesize on its own.

It's possible to build complete protein from plant-based foods by combining legumes, nuts, and grains at one meal or over the course of a day. But you'll need to consume 20 to 25 percent more plant-based protein to reap the benefits that animal-derived sources provide, says Dr. Tarnopolsky. And beans and legumes have carbs that make it harder to lose weight.

So if protein can help keep weight off, is a chicken wing dipped in blue-cheese dressing a diet secret? Not quite: Total calories still count. Scale down your fat and carbohydrate intake to make room for lean protein: eggs, low-fat milk, yogurt, lean meat, and fish.

But remember, if you're struggling with your weight, fat itself is not the culprit; carbs are the likely problem. Fat will help keep you full, while carbs can put you on a blood-sugar roller coaster that leaves you hungry later.

Timing is Everything

"At any given moment, even at rest, your body is breaking down and building protein," says Jeffrey Volek, Ph.D., R.D., a nutrition and exercise researcher at the University of Connecticut. Every time you eat at least 30 grams of protein, Layman says, you trigger a burst of protein synthesis that lasts about 3 hours.

But think about it: When do you eat most of your protein? At dinner, right? That means you could be fueling muscle growth for only a few hours a day, and breaking down muscle the rest of the time, Layman says. Instead, you should spread out your protein intake.

Your body can process only so much protein in a single sitting. A recent study from the University of Texas found that consuming 90 grams of protein at one meal provides the same benefit as eating 30 grams. It's like a gas tank, says study author Douglas Paddon-Jones, Ph.D.: "There's only so much you can put in to maximize performance; the rest is spillover."

Eating protein at all three meals—plus snacking two or three times a day on proteins such as cheese, jerky, and milk—will help you eat less overall. People who start the day with a protein-rich breakfast consume 200 fewer calories a day than those who chow down on a carb-heavy breakfast, like a jam-smeared bagel. Ending the day with a steak dinner doesn't have the same appetite-quenching effect, Layman says.

Workouts Require Fuel

Every guy in the gym knows he should consume some protein after a workout. But how much, and when? "When you work out, your muscles are primed to respond to protein," Volek says, "and you have a window of opportunity to promote muscle growth."

Volek recommends splitting your dose of protein, eating half 30 minutes before the workout and the other half 30 minutes after. A total of 10 to 20 grams of protein is ideal, he says. And wrap a piece of bread around that turkey, because carbs can raise insulin; this slows protein breakdown, which speeds muscle growth after your workout. Moreover, you won't use your stored protein for energy; you'll rely instead on the carbs to replenish you.

One study, published in the American Journal of Clinical Nutrition, pinpointed 20 grams as the best amount of postworkout protein to maximize muscle growth. (See 5 Perfect Protein-Packed Gym Snacks.)

You're doing this because resistance exercise breaks down muscle. This requires a fresh infusion of amino acids to repair and build it. "If you're lifting weights and you don't consume protein, it's almost counterproductive," says Volek. Protein also helps build enzymes that allow your body to adapt to endurance sports like running and biking.

Powders are for Everyone

Everyone—not just muscleheads—can benefit from the quick hit of amino acids provided by a protein supplement, bar, or shake. Your best bet is a fast-absorbing, high-quality kind like whey protein powder (derived from milk): "It appears in your bloodstream 15 minutes after you consume it," Volek says.

Whey protein is also the best source of leucine, an amino acid that behaves more like a hormone in your body: "It's more than a building block of protein—it actually activates protein synthesis," Volek says. Whey contains 10 percent leucine while other animal-based proteins have as little as 5 percent.

Casein, another milk protein sold in supplement form, provides a slower-absorbing but more sustained source of amino acids, making it a great choice for a snack before you hit the sack. "Casein should help you maintain a positive protein balance during the night," says Volek. Building muscle while you sleep? Thanks to protein, anything's possible.

Healthy Muscles for Healthy Adults

Muscle size and strength are usually associated with body builders and athletes, but the latest research is proving that healthy muscles are critical for adult health. Average life expectancy continues to increase, but along with the blessing of longer life comes the risk of age-related diseases. The risks for obesity, diabetes, osteoporosis, heart disease, and cancers increase with advancing age. Excluding individuals who die early in life from an accident, injury or acute illness, we all expect to live healthy and robust lives well into our 80’s or beyond. For adults over the age of 65, the real risks for loss of health relate to muscle function and mobility. The measure of functional mobility is defined as the ability to perform activities of daily living or ADL. ADL is a measure of independent living and directly predicts morbidity and mortality – how healthy will you be? … and how long will you live?

A few years ago, a colleague, Dr. Robert Wolfe, wrote an article entitled The Underappreciate Role of Muscle in Health and Disease. The article highlighted the importance of skeletal muscle in adult health. Dr. Wolfe looked at healthy aging, acute illnesses, chronic diseases, and recovery from surgery or falls and the common factor for recovery and even survival from each of these conditions was skeletal muscle health. If your muscles are healthy, then your odds of avoiding or recovering from illnesses improve greatly. Dr. Wolfe reported some eye-opening facts – women over the age of 65 who fall and break a hip, over 50% never walk again; recovery from cancer and chemotherapy is directly related to muscle mass at initial diagnosis; and risk of developing diabetes is inversely related to muscle metabolic health. Dr. Steve Blair at the Cooper Institute coined the concept of Fit and Fat to reflect that many people can be overweight and still healthy – as long as they have good muscle health. The list of examples goes on but the point is clear, healthy muscles equal healthy adults.

The importance of muscle health highlights a critical difference among weight loss diets. There are many fad diets and so-called nutrition companies that make claims about rapid weight loss or cures for obesity, but the secret they want to hide is they also cause muscle loss. That’s a critical factor when you evaluate a weight loss program. People tend to ask “how much weight can I lose in the shortest period of time?” These quick fix fad diets may work for spring break when you’re 18 to 22, but it’s a dangerous practice for any adult over 30. The correct questions are “is it a proven weight loss program, and what are the proportions of fat and muscle lost?” Be sure that the so-called miracle diet PROVES that it only causes loss of body fat and not muscle. Loss of muscle means you have damaged your metabolic flexibility and your functional mobility and virtually guaranteed the weight will return (note: research shows 93% of weight is regained within one year with these fad diets); and even worse the weight that returns will be all body fat increasing the risk for diabetes, heart disease, cancer, and osteoporosis. If you lose muscle during weight loss, the muscle loss will be permanent increasing your metabolic risks and accelerating aging.

Muscle health is so important that medical experts in gerontology are debating whether adults over 60 should EVER lose weight. Skeletal muscles have obvious importance for posture and mobility. When we’re young our muscles are strong and flexible. The same is true for metabolism. Young muscles have high metabolic flexibility. Teenagers seldom get muscle soreness and usually recover rapidly after an exercise challenge. As we get older, we observe changes in physical strength and flexibility, and there are changes in metabolic flexibility that we can’t see. As we get older, muscle health and metabolic flexibility requires more attention.

To maintain muscle health, you need healthy behaviors and a healthy lifestyle. Two major components of a healthy lifestyle are physical activity and nutrition, and specifically the physical activity needs to involve stretching and resistance and the nutrition needs to control protein and Carbs. Muscle is the Key to a Firm Body

On a recent flight returning home.  I sat beside a woman who was in her mid-50s.  We struck up a conversation and she asked me my profession, and told her I was a personal trainer.  I knew her next question would be something about exercise or diet, and she didn't disappoint me.  She asked me the question I hear most often from middle-aged women; "how do I keep my body firm as I age?" My standard reply to this is, "what are you doing now to keep your body firm?" 

The typical answer I get to the above question is; "I do lots of cardio."  While cardiovascular exercise is an important part of any exercise program, strength training should be your the foundation of your fitness routine as you age.  Strength training is the most effective activity you can do to build and maintain healthy muscle mass.  Muscle is that component of your body that burns the most calories and helps you to keep that lean and tone look no matter your age.

Muscle is the engine that keeps your metabolism running high.  Unfortunately, as a part of the aging process you naturally start to lose muscle mass around the age of 40.  That's the age when people come to me and say something like this; "I'm starting to get his spare tire around my waist, or I've got these saddle bags on my hips that I can't get rid of.  I'm not eating anymore than I normally do, what's happening to my body?"

Well, what's happening to your body is you are starting to lose muscle mass and your ability to burn all those calories you are consuming.  In other words, the engine in your car is shrinking.  Starting in your 40s you can naturally lose a pound to a pound and a half of muscle each year.  Now follow this; each pound of muscle burns approximately 6 calories daily even at rest.  So, each year you decrease your calorie burning capability by (6 x 1.5 lb x 365 days in a year), 3,285 calories. There's approximately 3500 calories in one pound of fat so, you get fatter by one pound each year.

The above scenario is pretty depressing huh?  However, the good news is you can avoid this path by building and maintaining  your muscle mass, and the most effective way to do this is through regular strength training. And equally as exciting is it's never too late to start building muscle and increasing your metabolism.  Studies have shown that people in their 90s can still build muscle.

Basically strength training is doing exercises that adds resistance to your body weight such as weight lifting.  A good strength training program should be performed 2 to 3 times each week in which all the major muscle groups are exercised. I suggest you get with a certified fitness professional and let them design a strength training program for you.

Lean Muscle is the Key to Looking Tight and Tone

I see it all the time, people who spend hours doing cardio and still have a high percentage of body fat.  To burn body fat and to look tight and tone you must build lean muscle.  This is especially true as you approach your 40s and beyond.

Strength training is the best way to build and maintain healthy muscle.  While cardiovascular exercise is an important part of your fitness program, maximizing lean muscle should be the the foundation of your exercise routine.  Strength training is important because around the age of 40 you start to experience muscle loss. Loosing muscle is detrimental to your fitness because muscle is the component of your body that burns the majority of the calories you consume each day.  Therefore, when you lose muscle your body requires less calories to function.  Consequently, those extra calories you consume are stored as fat around your waist, hips, and other places.

Your body constantly burn calories, even when you’re doing nothing. This resting metabolic rate is much higher in people with more muscle. Every pound of muscle uses about six calories a day to sustain itself, while each pound of fat burns only two calories daily. This small difference can add up over time. In addition, after a bout of resistance training, muscles are activated all over your body, increasing your average daily metabolic rate.

Fortunately, strength training can mitigate, and even reverse the loss of muscle at any age.  Thus, increasing the amount of calories needed to function.  That’s why you hear some people say that their appetites increase after they have been strength training for awhile.  This is a sign that they are starting to build muscle.
